How To Increase Your Range of Motion And Why It’s Central To Your Health

Heard of the phrase: range of motion? This term, which is often shortened to ROM, refers to how much joint and muscle movement you have.

How much flexibility you have in your joints will differ from person to person, with one study conducted by the CDC (opens in new tab) revealing that your ROM can be influenced by your gender, age and lifestyle. If you’re trying to improve your ROM, massages, stretching and using some of the best foam rollers can help you work towards increasing your overall flexibility.

Along with helping you complete daily tasks, like bending down to tie your shoe, your ROM can also help to reduce the feeling of joint stiffness, improve muscular function and help you live a better quality of life.

So, to discover how to increase your ROM we decoded the science and spoke to certified fitness trainer Nicole Thompson from the American Council on Exercise (opens in new tab) (ACE) and Helen O’Leary, physiotherapist and Pilates instructor at Complete Pilates (opens in new tab).

What does range of motion mean?

Thompson says: “Range of motion can be defined as ‘the number of degrees through which an articulation will allow one of its segments to move’.”

But to help understand this term a little more, Thompson recommends thinking about the meaning of flexibility, as the two concepts are closely related. “Flexibility is the ‘ability to move joints through their normal full ranges of motion’,” Thompson tells us. “So typically, the more flexible you are, the better your range of motion. Essentially, ROM is a reflection of flexibility.”

How do you know whether you have a good ROM? “There is an ideal length of muscle fiber in which the muscle will function optimally,” Thompson says. “However, if the fibers are too short (or sometimes too long) that can cause stiffness in the muscle and therefore limit the range of motion a joint will have. If the muscle fibers are at an optimal length and have enough elasticity, the muscles will allow the joint to move to optimal degrees.”

Nicole Thompson is an ACE Certified Personal Trainer, Medical Exercise Specialist, Group Fitness Instructor, and Health Coach as well as an ACE Senior Fitness Specialist and Fitness Nutrition Specialist. She holds an M.A. in Sport and Performance Psychology and studied Fitness Instruction/Exercise Science at the University of California, San Diego. Her love of health, fitness, and learning landed her at the American Council on Exercise in 2015 where she continues to cultivate those passions.

Why is range of motion important?

As we’ve seen, maintaining good flexibility is super important, especially as we age. And the best flexibility exercises can help you stay on top of your ROM.

As Thompson explains: “Range of motion is the result of flexibility. And flexibility is an essential component of fitness and one’s ability to perform activities of daily living. A flexibility routine can help improve ROM, reduce stiffness and injury, improve muscular function and can even improve your mood.”

But not staying on top of your flexibility can lead to health and wellbeing problems later down the line. Thompson tells us: “If there are muscle imbalances, as a result of altered muscles lengths/length-tension relationships around the joint, that alters the joint mechanics, which result in postural misalignments, faulty loading, and ultimately pain, injury, and/or compensation.”

How can you improve your range of motion?

1. Massage can help with your range of movement

If done consistently and by a professional, massages can help increase your ROM. Thompson says: “Massage can help relax muscles by increasing blood flow to muscles, decreasing knots (which are believed to be inflammation or microtrauma to muscle fibers that can restrict ROM), and can help fascia be more pliable. Fascia is a connective tissue that covers all the body’s compartments like a web.”

And research backs this point up. The Journal of Physical Therapy Science (opens in new tab) published a study which looked into the effect of massage therapy on the range of motion of the shoulder and concluded that massage therapy ‘significantly improved the shoulder range of motion, especially the flexion and abduction’. While a second review, published in Frontiers in Physiology (opens in new tab), concurred, stating that even with just 15 minutes of massage some increases in ROM were spotted.

2. Use of a foam roller

Foam rollers are a form of self-myofascial release technique and can be adopted as part of a warm up or recovery program.

According to one review published in Frontiers in Physiology (opens in new tab), foam rollers can also be used to ‘increase your ROM’ by performing simple back and forth movements over the roller to ‘exert mechanical pressures on soft tissues via the weight of the body (or the force of the upper limbs)’.

And Thompson agrees, adding: “Myofascial release, whether done by foam rolling or massage, attempts to relieve tension and thus improve flexibility.”

3. Drinking more water

We all know that drinking water is important to our overall health. But it’s believed that guzzling down some H2o can also work towards increasing your ROM.

“Since water is present and needed in tendons, ligaments, and muscles — proper hydration can help optimize muscle performance,” Thompson says. “Water can also help lubricate joints and tissues so they can be more elastic.”

In fact, a study published in the Journal of Human Kinetics (opens in new tab) revealed that collagen fibers are influenced by hydration levels and might be responsible for the cause of stiffness.

Thompson adds: “Conversely, it’s common to get muscle cramps (involuntary contracting/shortening of the muscle) when you are dehydrated. Muscle cramps usually indicate to endurance athletes that they need water and electrolytes. Which further supports the idea of water contributing to muscle pliability.”

4. Stretching

One of the best ways to improve your ROM? By having a first-class stretching routine. According to Thompson, flexibility programs should include various forms of stretching such as:

  • Static stretching (which involves stretching a muscle to near its furthest point and then holding that position for at least 15 or 20 seconds).
  • Proprioceptive Neuromuscular Facilitation (PNF). This is a passive form of stretch that requires contraction and relaxation of muscles to their limit against a prop or partner.
  • Myofascial release (using a foam roller).

Best stretches to increase your range of motion

Wondering where to start when it comes to your stretches? O’Leary recommends adding the below to your routine to hit different areas of your body.

Helen O’Leary is a chartered physiotherapist and Pilates instructor/director of Complete Pilates (opens in new tab) in London. She graduated from Birmingham University in 2008 and in 2010 completed her Polestar Pilates Rehabilitation course and began to teach both mat and equipment Pilates. At Complete, O’Leary works with clients before and immediately after surgery to optimize their recovery.

  1. Bouncing roll down. This will help you touch your toes easier. O’Leary says: “Roll down towards the floor and let your arms hang, accepting that you probably aren’t touching the floor. Let one knee bend and keep the other straight to reach towards the floor. Lift your body up a little, switch knees and bounce back down again. Keep repeating 10 times before letting yourself hand and slowly coming back up. Try to keep the bounce smooth and not force anything.”
  2. Cat cow. This will stretch out your spine. O’Leary explains: “Get on all fours, tuck your tailbone under and allow your spine to arch towards the ceiling. Press into your hands to encourage your mid back to lift as well. From your tailbone, open your sit bones and let your spine go the other way into extension. try to keep pressing into your hands so that you don’t sag between them and lift your chest up and towards the ceiling. Keep your gaze somewhere in front of you so that you aren’t overextending your neck.
  3. Banded dislocations. This stretch will tackle your shoulders and chest. O’Leary adds: “Hold onto the ends of a long band. The longer or lighter the band the easier the movement will be. Take your hands up in front of you, pull apart and then go towards the ceiling and back behind you. Reverse the movement bringing them back up towards the ceiling and down in front of you. The more you pull apart the more you are likely to get round so make sure you find a place that is a challenge but possible without you bending your elbows.”

How do most of us learn how to use our money wisely and well? When we’re growing up, we’re given special instruction in important subjects — swimming, driving, sex — to arm us with info and keep us from harm.

She was determined to be the exception, and she purchased her first rental property in her early 20s and earned an MPA in Finance & International Business. In the process, however, she became buried in debt. Only by teaching herself the basics of money — basics that she’d never learned — was she able to steady herself and her finances.

Today she leads workshops and sessions to prevent others from falling into the money pit. (She’s also the author of the self-published Financially Savvy in 20 Minutes ). She’s found that even among the college-educated people she meets, “the majority feel confused and overwhelmed about balancing their income and expenses,” she says. The stats show they’re not alone. A 2015 Ohio State University study reported nearly 70 percent of college graduates in the US say they don’t feel equipped to manage money and deal with their debt.

Not only must we get up to speed on the basics, we also need to start having honest conversations with each other about money, says Torres-Haddad. In the same way we’d tell family and friends that we’re cutting out refined sugar from our diets or practicing yoga to increase our flexibility, we should be open with them about the steps we’re taking to boost our financial health.

That way, we can get advice and support. This transparency, she adds, can also make us less susceptible to peer pressure-related spending. How many of us have agreed to a pricey meal or weekend trip because we didn’t want to come clean about our money concerns?

Becoming financially literate does not require a huge time investment. Torres-Haddad believes we can start by dedicating 15 – 20 minutes a day to developing our skills and knowledge by learning new terms and resources. Just like attaining literacy in a foreign language, she says, “it’s an ongoing education.” Here are three things you need to know about your money.

1. Know How Much Money You’re Bringing in Every Month vs. How Much You’re Spending

Most of us can rattle off our salaries in our sleep, but could you do the same for your monthly after-tax income and where you’re spending your money every month? If you can’t, that’s normal. But now is the time to learn your actual take-home pay and your actual expenses (and not just ballpark figures or estimates).

For your income, look at your physical or online pay stubs, and start keeping a record of the after-tax amounts. If you’re a salaried employee, that number should be fairly steady; if you’re not, those numbers will vary.

For your monthly expenses, Torres-Haddad suggests writing down — whether it’s in a physical or online notebook — every single daily purchase (coffee, take-out, Uber, online shopping, etc) you make and every single ongoing payment you make through autopay or credit cards (Netflix, gym membership, car insurance, utilities, etc.).

If you’ve never done this before, you may find this uncomfortable — even painful — but it will force you to face up to your spending habits. It will also make these purchases visible. Often, our regular outlays (such as Netflix, Hulu, etc.) can go unnoticed or unquestioned, and our daily spends — especially if we pay by debit card so the funds are instantly drawn from our bank accounts — can go forgotten. Torres-Haddad calls the latter “runaway spending” — “when the little things that you thought cost only a few dollars actually cost much more” in the long run. Take a daily $5 green smoothie. By making them at home, you could save yourself a few hundred dollars in a month.

After you have a fundamental understanding of income and expenses, you can download an app to help you track these categories; see your bank account, credit-card and loan balances; and organize your purchases into buckets so you can identify areas where you might cut back. Two free apps to try are Mint or Charlie, says Torres-Haddad. But, she cautions, apps can be a little “out of sight, out of mind,” meaning if you need extra help to be aware of your spending, stick with the pen-and-pad (or fingers-and-keyboard) method a while longer.

2. Know Your FICO Score and Your Other Credit Scores

While you don’t need to have a good credit score to be financially literate, you must know what it is. ( Note: Most of the information in this section applies to people living in the US.) In the US, FICO was the first company to offer a three-digit credit-risk score for lenders to use when deciding whether or not to approve a loan or line of credit, a credit limit, and an interest rate. There are three other national credit reporting bureaus — Experian, Equifax and Transunion — which also keep track of all your loans (student, auto, personal, etc.) and your balances and histories for all your credit cards (whether issued by banks, stores or businesses).

However, the FICO score is the one most frequently used when you apply for credit cards, mortgages and most types of loans; rent an apartment; or sign up for utilities. FICO scores range from 300 to 850; 670 and up is seen as a good score and 800 and up is excellent. While the FICO score is calculated with a proprietary algorithm, the primary factors that go into it are your repayment history (do you pay your credit-card bills on time? how late are you?), how much debt you’re carrying on cards and loans, how long you’ve successfully held a credit card or loan for; and whether you’ve managed to hold a mix of different kinds of credit.

Most banks and credit cards offer free access to your FICO score on their mobile apps and websites ( here’s a list of the ones that do). If you don’t use one of these companies, you can also find out how to access your score on FICO’s helpful FAQ, including a chart showing where your score falls between “Poor” and “Exceptional.”

Besides checking your FICO score every year, do an annual check of the reports issued by Experian, Equifax and Transunion. This is so you can verify that they’re correct, make sure no one has opened up a line of credit in your name, and see where you might improve. You are entitled to a free copy of a credit report from each bureau once a year. Beware: Many sites will charge you a fee, so use the federally approved and secure Annual Credit Report site.

If it’s your first time checking or you’re about to make a big purchase (such as a car or a home), Torres-Haddad suggests getting all three reports at once. After that, she recommends spacing them out throughout the year. That way, you can quickly catch any errors, fraud, identity theft or any other actions that could hurt your credit history. Mark your calendar so you know when you can request your next free credit report.

3. Know How Much Credit Card Debt You’re Carrying

Knowing how much credit-card debt you’re carrying — and how quickly it’s increasing due to interest — is critical to your financial literacy. Make a list (on paper or on a computer) of each of your credit cards, their current balances, and their current interest rate. Then, put them in order from highest interest rate to lowest.

In general, says Torres-Haddad, this should be how you should prioritize paying them off, paying as much as you can towards the card with the highest interest rate while paying the minimum on the other cards. Called the “ debt-snowball method,” this was popularized by money expert Dave Ramsey.

If you have any cards that offered a 0% APR as a promotion when you signed up, mark down the date on which the promotional rate expires because that’s when you can expect your debt to accumulate at a high interest rate (20% or more). Try to budget your monthly payments so that this card will have little to no balance when that expiration date arrives.

Believe it or not, having a credit card can be a great thing for a person’s FICO and credit scores — if you use it responsibly. Of course, carrying no debt on your cards is best. Otherwise, Torres-Haddad recommends using no more than 30 percent of your available credit limit. So if you have two credit cards with limits of $6K apiece, totalling $12K in available credit, make sure the total balances you’re carrying do not exceed $4K.

If you’ve managed to pay off a credit card, congratulations. But while you may be tempted to close it, Torres-Haddad advises against it. Why? Closing the account will shrink your total amount of available credit and cause your credit score to dip. Instead, delete the card number from any online shopping accounts, cancel any auto-pays billed to it, and freeze the card in ice. It may sound silly but it means that if you want to use it, you’ll be forced to wait for it to defrost — and forced to take a little time to think about your purchase.

When choosing a new credit card, look for ones that offer incentives — such as travel points or cash back — which could help you and your finances. Torres-Haddad recommends going to nerdwallet.com and bankrate.com to compare credit card offers.

Obviously, these three points represent just a small part of financial literacy. That’s why Torres-Haddad urges people to be patient and to learn gradually. Two books she recommends are Napoleon Hill’s Think and Grow Rich!  and Robert T. Kiyosaki’s Rich Dad, Poor Dad. For those who like to get information through listening, she suggests the “Popcorn Finance” and “Her Dinero Matters” podcasts.

When you can, supplement your research with an in-person workshop, adds Torres-Haddad. “Even going to one financial literacy workshop can have a life-changing effect,” she says. A good time to find free workshops is April, which is Financial Literacy Month in the US. One of the best investments you can make in your life is to educate yourself about money, says Torres-Haddad. “It can really give you a lot of peace of mind.”

COVID-19 Vaccines Not Linked To Pregnancy Loss; Mixing Vaccines May Confer Greater Protection

The following is a summary of some recent studies on COVID-19. They include research that warrants further study to corroborate the findings and that have yet to be certified by peer review.

COVID-19 vaccines not linked with pregnancy loss

Two studies in major medical journals add to evidence that COVID-19 vaccines are safe before and during pregnancy. One study, published in The New England Journal of Medicine on Wednesday, tracked nearly 18,500 pregnant women in Norway, including about 4,500 who had miscarriages.

Researchers found no link between COVID-19 vaccines and risk of first-trimester miscarriage, regardless of whether the vaccines were from Moderna, Pfizer and BioNTech, or AstraZeneca. Overall, the women with miscarriages were 9% less likely to have been vaccinated, according to the researchers’ calculations.

In a separate study published on Thursday in The Lancet, researchers tracked 107 women who became pregnant while participating in trials of AstraZeneca’s vaccine in the UK, Brazil and South Africa. Seventy-two of the women had received the vaccine while the others got a placebo. AstraZeneca’s vaccine had no effect on the odds of safely carrying the pregnancy to term, the researchers reported.

“It is important that pregnant women are vaccinated since they have a higher risk of hospitalizations and COVID-19-complications, and their infants are at higher risk of being born too early,” the authors of the Norwegian study wrote. “Also, vaccination during pregnancy is likely to provide protection to the newborn infant against COVID-19 infection in the first months after birth.”

Vaccine combinations with different technologies may be best

Healthcare workers in France who got a first shot of AstraZeneca’s COVID-19 vaccine and then the Pfizer/BioNTech vaccine for their second shot showed stronger immune responses than those who had received two shots of the Pfizer vaccine, in a recent study. Combining different technologies is known to boost immune responses to other viruses, and the current study suggests it may be true for the coronavirus as well.

Both vaccines in the study deliver instructions that teach cells in the body to make a piece of protein that resembles the spike on the coronavirus and that triggers an immune response. But they do it in very different ways. Both protocols provided “safe and efficient” protection, said Vincent Legros of Universite de Lyon in France, coauthor of a report published on Thursday in Nature.

But combining the AstraZeneca shot with the Pfizer/BioNTech vaccine “conferred even better protection” than two doses of Pfizer’s shot, including against the Delta variant, Legros said. The two technologies combined induced an antibody response of better quality, with more neutralizing antibodies that could block the virus, and more cells that have been “trained” by the vaccine to have increased defense potential, he said.  Combination vaccination “is safe and may provide interesting options… for clinicians to prevent SARS-CoV-2 infection,” Legros concluded.

Cognitive problems seen in middle-aged COVID-19 survivors

A “substantial proportion” of middle-aged COVID-19 survivors with no previous dementia had cognitive problems more than half a year after diagnosis, researchers have found. They looked at 740 people who ranged in age from 38 to 59. About half were white, and 63% were female. On tests of thinking skills, 20% had trouble converting short-term memories to long-term memories, 18% had trouble processing information rapidly, and 16% had trouble with skills needed for planning, focusing attention, remembering instructions, and juggling multiple tasks.

The average time from diagnosis was 7.6 months. About one-in-four patients had been hospitalized, but most of them were not critically ill. “We can’t exactly say that the cognitive issues were lasting because we can’t determine when they began,” said Dr. Jacqueline Becker of the Icahn School of Medicine at Mount Sinai in New York City, who co-led the study published on Friday in JAMA Network Open. “But we can say that our cohort had higher than anticipated frequency of cognitive impairment” given that they were relatively young and healthy, Becker said.

Data support use of Pfizer vaccine in children and teens

The Pfizer/BioNTech COVID-19 vaccine showed 90.7% efficacy against the coronavirus in a trial of children ages 5 to 11, the U.S. drugmaker said on Friday in briefing documents submitted to the U.S. Food and Drug Administration but not formally published. The children were given two shots of a 10-microgram dose of the vaccine – a third of the strength given to people 12 and older.

The study was not primarily designed to measure efficacy against the virus. Instead, it compared the amount of neutralizing antibodies induced by the vaccine in the children to the response of recipients in their adult trial. Pfizer and BioNTech said the vaccine induced a robust immune response in the children. Outside advisers to the FDA are scheduled to meet on Tuesday to vote on whether to recommend authorization of the vaccine for that age group.

A separate study from Israel conducted while the Delta variant was prevalent and published on Wednesday in The New England Journal of Medicine, compared nearly 95,000 12- to -18-year-olds who had received Pfizer’s vaccine with an equal number of adolescents who had not been vaccinated. The results show the vaccine “was highly effective in the first few weeks after vaccination against both documented infection and symptomatic COVID-19 with the Delta variant” in this age group, the research team reported.

4 Scaffolding Strategies To Improve Literacy Skills

As an educator with 30 years of experience in North Dakota’s public schools, I’ve witnessed students enter my classroom with varying degrees of readiness. In an effort to create more equitable instructional opportunities, I have started to integrate scaffolding into my regular classroom activities.

According to Pauline Gibbons (2015), a scaffold is a temporary support a teacher provides to a student that enables the student to perform a task he or she would not be able to perform alone.

The goal of scaffolding is to provide opportunities for accommodating students’ individual abilities and needs as they learn and grow. It is important to note that scaffolding is fundamental to all effective and equitable teaching, and that the edtech resources many educators currently have access to support the integration of scaffolding into instruction.

Here are four scaffolding techniques I use, and some of the resources that support them

If you want students to internalize new information, you need to expose them to it several times. When exposure is coupled with an explicit comment about the word and its meaning, vocabulary acquisition doubled.

1. One technique I’ve used to design supportive instruction in the areas of vocabulary and reading is practice, repetition, paraphrasing, and modeling. 2. Teacher modeling is another great scaffolding technique. Model thought processes (think-alouds) and skills every time you teach new vocabulary or critical thinking. This includes reading aloud to your student picture books and novels (including texts above grade level), so you can model correct pronunciation of new words and reading with prosody.

I like to use Flipgrid when using paraphrasing with teacher modeling. With Flipgrid I can record myself instructing students and giving directions, as well as provide written instructions. Another nice feature of Flipgrid is that I can attach files, upload video from digital platforms, link from Google Classroom, Wakelet and more! Finally, I can group students as needed by topic or readiness and invite co-teachers to my grids and topics.

3. Integrating digital content into lessons is another learning scaffold that I use regularly. I use Discovery Education Experience regularly, and one of the best things about its high-quality digital content is that you know students are accessing safe digital assets that are multi-modal (audio, pod-cast, text, video and more). This provides students multiple ways to experience the content.

Even more exciting than the vast number of assets, is the convenient way they are organized in Channels curated by topic, asset type and more. Frequently-used channels in my planning for students include: English Language Arts, Audiobooks, and SOS Instructional Strategies. To model paraphrasing with students, I love to use the SOS Instructional Strategies Six Word Story and Tweet Tweet. Once we use these together several times, students can be gradually released to use them for repetition and paraphrasing of new learning, vocabulary, and to summarize text.

4. Also, I like to use augmented images and video to further scaffold instruction. One tool you may find helpful to support this is ThingLink. This tool makes it possible for teachers to share content by augmenting images and videos with information and links. ThingLink makes it easy to create audio-visual learning materials that are accessible in an integrated reading tool. All text descriptions in an image or video hotspots can be read in over 60 languages. Finally, it is an easy-to-use platform for students to show their learning and understanding as a creative productivity tool.

With all the diverse learners in our classrooms, there is a strong need for new scaffolding strategies and with the latest edtech resources, it really is easier than ever to do. But most importantly, at the end of a scaffolded lesson, the educator has created a product that promotes educational equity, delivers a higher quality lesson, and built a learning experience much more rewarding for all involved.
